Creatine: The Dose, the Water Weight, and Why the Loading Phase Is Optional

Five grams a day gets you to the same place as a loading protocol, about three weeks later. Here is the arithmetic on both, and on the scale jump that scares people off.

Creatine is the most studied supplement in sport and it still generates two avoidable confusions: whether to load, and what the scale is doing.

The dose arithmetic

Two routes to the same saturation

Loading: ~20 g/day × 6 days → saturated in ~1 week

Maintenance only: 5 g/day → saturated in ~3–4 weeks

Endpoint in both cases: identical

Loading buys about three weeks. The cost is more gastrointestinal upset and more powder. If you are not competing in a month, there is no argument for it.

Take 3 to 5 g a day, every day, timing irrelevant. That is the entire protocol.

The scale jump

One to two kilograms in the first week or two, and it is intramuscular water.

Creatine is osmotically active. Saturating muscle stores pulls water into the muscle cell — which is inside the muscle, not under the skin, so it does not produce the smoothed appearance people worry about. If anything it does the opposite.

This matters for interpreting a diet. If you start creatine during a cut, your weight trend will flatten or reverse for a fortnight while fat loss continues normally. Two people conclude the diet stopped working; the arithmetic says nothing happened.

Practical fix: start creatine at the beginning of a phase, not in the middle of one, so the water shift does not contaminate a trend you are trying to read.

Monohydrate. It is what nearly every study used, it is the cheapest, and no alternative form has shown superiority in absorption or effect.

Do I need to load creatine?

No. Loading with around 20 g a day for five to seven days saturates muscle stores faster; taking 3 to 5 g a day reaches the same saturation in roughly three to four weeks. The endpoint is identical. Loading is a way to get there sooner, at the cost of more gastrointestinal complaints, and it is entirely optional.

Why did I gain 2 kg starting creatine?

Intramuscular water. Creatine is osmotically active, so saturating muscle stores draws water into the muscle cell. That is one to two kilograms of intracellular water for most people, it appears in the first week or two, and it is not fat. It is also not bloating in the subcutaneous sense — it is inside the muscle, which is where you would want it.
