Body Recomposition: When It Works, and the Arithmetic That Says When It Cannot

Losing fat and gaining muscle simultaneously is real, and the conditions that permit it are narrow enough to state precisely.

Body recomposition gets argued about as if it were a yes-or-no question. It is a question about where the energy comes from, and that makes it answerable.

The constraint

Building tissue costs energy. In a deficit, that energy has to come from somewhere, and the somewhere is stored fat.

Why fat mass is the limiting variable

Energy to build 0.1 kg of muscle: ~150–300 kcal/day equivalent

A person at 30% body fat: energy is locally abundant → recomp works readily

A lifter at 10%: mobilisation is slow and limited → the body is reluctant to fund it

Same physiology, different balance sheet. This is why recomp is described as easy by some people and impossible by others, and both are reporting accurately from where they stand.

Who it works for

New or returning lifters, whose capacity to build muscle is highest. People carrying substantial fat mass, for whom the energy is available. Anyone whose protein intake and training were previously inadequate — a large share of apparent recomp is simply correcting two deficiencies at once.

Who should alternate phases instead

Trained lifters near their leanest. The rate achievable in each direction is so low that simultaneous progress cannot be distinguished from measurement noise in any useful timeframe.

The measurement problem it creates

Scale weight barely moves during a recomp. That is the expected outcome, not a failure — and it makes the scale nearly useless as a progress instrument for this specific goal.

Use lift performance, measurements at fixed sites, and photographs under fixed conditions. And keep intake logged accurately, because the one thing that reliably stops a recomp is a deficit that was never actually a deficit.

Questions we get asked

Can you build muscle and lose fat at the same time?

Yes, and the conditions matter. It happens most readily when you have substantial fat mass to draw on, when you are new or returning to training, and when protein intake is adequate. It becomes progressively harder as you get leaner and more trained, because the energy for tissue building has to come from somewhere and stored fat is the somewhere.

How long does body recomposition take?

Longer than either goal pursued separately, which is the honest trade. Expect scale weight to move very little while composition changes underneath — which is why the scale is a poor instrument for a recomp and photographs, measurements and lift performance are better ones.

Should I recomp or bulk and cut?

Recomp if you are relatively new to training or carrying enough fat that the energy is locally available. Alternate phases if you are trained and lean, where the rates achievable in either direction are too low for simultaneous progress to be measurable in a useful timeframe.
